Healthiest Oats Ranked, According to a Dietitian
By Jillian Kubala, RD
Medically reviewed by Karina Tolentino, RD
Published on June 17, 2024
1. Oat Groats
Oat groats, also known as whole oats, are oat kernels that have had their tough outer shells known as hulls removed. Oat groats are the least processed of all oat products and all oats, including steel-cut and rolled oats, begin as oat groats.
Oat groats are slightly higher in fiber and protein than steel-cut and rolled oats, though they contain similar amounts of vitamins and minerals.
Here's the nutrition breakdown of a 1/4 cup serving of dry oat groats:3
Calories: 180
Carbs: 30 grams (g)
Fiber: 5 g
Protein: 6.99 g
Fat: 3 g
Iron: 1.8 milligrams (mg). or 10% of the Daily Value (DV)
Oat groats may be a better choice for blood sugar control than more processed oat products as they have a lower glycemic index (GI), which is a measure of a food's impact on blood sugar. The GI ranks foods on a scale of 0-100. Low-GI foods score less than 55, moderate GI foods score between 56-69, and high-GI foods score 70 or greater.4
Studies show that intact oat products, such as oat groats, have a GI value of around 43.4, which is considered low.5
Because oat groats have an intact grain structure, it's harder for your body to digest and absorb them, which lowers their impact on your blood sugar. They're also a good source of iron, a mineral needed for oxygen transportation, growth and development, cellular function, and the production of certain hormones.6
Oat groats have a chewy texture and take about 30 minutes to prepare by boiling on the stovetop. Try swapping out your regular bowl of cereal for oat groats topped with nuts and berries for a nutritious and delicious way to start your day.
2. Oat Bran
Oat bran is made by grinding whole oat grains and separating the outer bran layer from the rest of the grain. Oat bran is high in fiber, containing at least 16% fiber by weight, and is also rich in β-glucan, a type of soluble fiber that lowers cholesterol by increasing cholesterol excretion through the stool and preventing its absorption in the digestive tract.2
Findings from a 2022 review of 13 studies suggested that supplementation with oat β-glucan is effective for significantly lowering total and LDL cholesterol levels in people with high cholesterol.7
A 1/4 cup serving of oat bran provides:8
Calories: 57.7
Carbs: 15.5 g
Fiber: 3.6 g
Protein: 4 g
Fat: 4.1 g
Iron: 1.27 mg, or 7% of the Daily Value (DV)
Zinc: 1.46 mg, or 13% of the DV
Oat bran is lower in calories and carbs than other oat products, making it a good choice for those looking to reduce their carbohydrate intake. Since it's low in calories and a good source of fiber, it's popular amongst those looking to boost weight loss.
In addition to fiber, oat bran is a good source of zinc, which plays an important role in immune function and skin health.9
Oat bran can be enjoyed as a hot cereal and can also be used to boost the fiber intake of home-baked products like bread, muffins, and crackers.
3. Steel Cut Oats
After oat groats, steel-cut oats are the least processed type of oat product you can buy. Steel-cut oats are made by chopping oat groats into smaller pieces, which results in an oat product with a chewier texture and higher fiber content than rolled oats.
Here's the nutrition breakdown for a 1/4 cup serving of dry steel-cut oats:10
Calories: 150
Carbs: 27 g
Fiber: 4 g
Protein: 5 g
Fat: 2.5 g
Iron: 1.75 mg, or 10% of the Daily Value (DV)
Like oat groats, steel-cut oats are a good source of iron. They also provide a good source of fiber and protein, though slightly lower in these nutrients than oat groats. Steel-cut oats have a GI of around 53, making them a good choice for maintaining healthy blood sugar regulation.5
Steel-cut oats take longer to prepare than rolled oats, with an average cooking time of 20-30 minutes on the stovetop. Soaking steel-cut oats overnight can help cut back on cooking time and also help reduce antinutrients found in oats, like phytates, tannins, and oxalates, which interfere with the absorption of nutrients like zinc and iron.
4. Rolled Oats
Rolled oats, commonly known as "old fashioned" oats, are one of the most popular types of oat products. They're made by steaming and flattening oat groats, which improves the texture of the oats and decreases cooking time. Rolled oats have a soft texture and are much quicker to prepare than steel-cut oats or oat groats, with a cook time averaging around five minutes.
Though they're slightly lower in fiber and protein than oat groats and steel-cut oats, they're still a healthy choice.
A 1/4 cup serving of raw rolled oats contains:12
Calories: 75
Carbs: 13.5 g
Fiber: 2 g
Protein: 2.5 g
Fat: 1.25 g
Iron: 0.8 mg, or 4% of the Daily Value (DV)
Because rolled oats are more processed than steel-cut oats or oat groats, they're easier to digest and have a higher glycemic index. Rolled oats have a GI of around 56, which is considered a moderate GI. To reduce the impact of rolled oats on your blood sugar, try eating oats alongside foods high in fiber and protein. Fiber and protein help slow digestion, which reduces the rate at which sugar is absorbed into the bloodstream.135
For example, try making a savory breakfast bowl by topping rolled oats with protein-rich eggs and fiber-rich sautéed vegetables for a blood sugar-friendly breakfast idea.
5. Instant Oats
Instant oats are popular amongst those looking for a quick breakfast option that saves them time in the kitchen. Quick oats are rolled very thin and are sometimes pre-cooked, which cuts down on cooking time. Most instant oats take just a minute or two to prepare.
Instant oats can be found individually packaged in single servings and come in a variety of flavors such as cinnamon sugar, maple, and strawberries and cream.
Though instant oats provide important nutrients, flavored instant oats can be very high in added sugar, which can be problematic when consumed in large quantities.
Here's the nutrition breakdown for a single-serving package of Quaker Maple and Brown Sugar instant oatmeal:14
Calories: 160
Carbs: 33 g
Added sugar: 12 g
Fiber: 3 g
Protein: 4 g
Fat: 2 g
Iron: 1.1 mg, or 6% of the Daily Value (DV)
Because they're lower in fiber and protein, instant oats have a more significant effect on blood sugar than steel-cut oats or oat groats. Many instant oat products are also high in added sugar, which can increase their effect on blood sugar levels.
Some instant oatmeal products can contain several teaspoons of added sugar per serving and can harm health if consumed regularly. Studies show that diets high in added sugar contribute to several health issues, from promoting weight gain to increasing the risk of heart disease.1516
If you want the convenience of instant oats without added sugar, try plain quick-cooking rolled oats. Quick-cooking rolled oats are rolled oats that have been rolled out to a thinner consistency than traditional rolled oats, which cuts back on cooking time. Quick cooking rolled oats usually take under five minutes to prepare, making them a convenient choice.
6. Oat Flour.
Oat flour provides the same nutrients and beneficial compounds as oats, including β-glucan, which can help support healthy blood sugar regulation, reduce cholesterol levels, and promote digestive health by encouraging the growth of beneficial probiotic bacteria in the gastrointestinal tract.
17
A 1/4 cup serving of oat flour provides:18
Calories: 120
Carbs: 22 g
Fiber: 3 g
Protein: 3.99 g
Fat: 2 g
Iron: 1.04 mg, or 6% of the DV
Zinc: 0.83 mg, or 8% of the DV
Oat flour is higher in protein and fiber than all-purpose flour and provides a decent amount of minerals such as zinc and iron. It also makes an excellent all-purpose flour substitute for people with celiac disease and non-celiac gluten intolerance, as it's naturally gluten-free.
Oat flour has a mild, slightly nutty flavor and is delicious in baked goods like cookies, breads, and muffins. Because it's lighter than all-purpose flour, you'll need to use slightly more when using it in place of all-purpose flour in recipes. It's often recommended to use 1¼ cups of unpacked oat flour for every one cup of unpacked all-purpose flour.
Healthiest Oats Ranked, According to a Dietitian There are several types of oat products, including oat bran, steel-cut oats, and rolled oats. Some types are more nutritious than others.
Very Important Information about the cost of my book in Nigeria and worldwide.
This post is in response to a text message I received. Don't be offended by it.
I greatly appreciate all my friends, family and fans worldwide for your continued support of me and all I do. I thank everyone who has purchased my book (Victory Steps to Overcome Diabetes).
I am so sorry that I can't lower the cost of my book below #5000 naira (less than $3) in Nigeria due to the cost of publication. You can purchase 3 copies for #10,000 naira or 6 copies for #20,000. This is the best price I can provide. I decided to leave only 100 copies behind in Nigeria due to missed feelings that most people won't purchase the book. I could be wrong and you can post a comment to correct my feelings.
This is a valuable book which exposed the secrets of how I overcame diabetes and don't currently take medications. It is book that also provides helpful tips for weight loss, management of prediabetes, hypertension, high cholesterol and chronic kidney disease. There is so much valuable information in this book which I wrote in about 4 years.
The cost of publishing this book of over 245 pages in Nigeria was over #1.4 million naira. The cost of publication in the United States of America is over $14,000 which I also borrowed and paying high interest on.
I made every effort to publish my book in obedience to my father's dying request in 2019 and love for helping people. I have made this book available in multiple online stores in the United States of America, Africa and worldwide at a very affordable price. The e-book kindle edition is even selling for $1.99 (less than $2) and hard copy for about $21 on Amazon
Please don't think that I have profited so much from the book sales and trying to exploit you. I have only received less than $50 in royalty from book sales despite spending thousands of dollars in book publication.
Please don't ever think that I am exploiting you. Thats not my nature! I give out money to people all the time even when I don't have enough.
Thanks for your understanding.
Respectfully,
Grace Isoken Ogala

Behold the life history of my abundant Peach harvest of 2024. I decided to make Peach cobbler after watching a video on how to make this meal. Please don't laugh at me because it is the first time I have made this delicious meal.
So, I sliced up the Peaches. I left the skin on because I want this meal to be rich in fiber content. I added honey, corn starch, cinnamon, and homemade lemon juice to the sliced peaches in the baking pan and placed in the oven for 10 minutes.
Then, I added a cup of whole wheat flour, baking powder, cinnamon, cilantro, turmeric, honey, and olive oil to a mixing bowl. I mixed ingredients together thoroughly and placed in the oven for about 10 minutes.
Then, I added half a cup of boiling water to the baked coarse mixture of flour. Mixed the thick paste together thoroughly.
Lastly, I added this thick paste to the slightly baked peaches and placed it in the oven for about 10 to 15 minutes on a 350-degree heat setting.
Added more honey to taste and placed back into the oven for about two more minutes.
Wow! I was amazed that my peach cobbler came out so good after so many modifications to make it healthier for people like me, watching height and weight.
Feel free to comment, especially if you live in the Peach state and you are an expert in making Peach cobbler.
This delicious meal is all packed up for the week for my family and I to enjoy. Hahaha 😄 😆.

Zivian Spotlight: Grace Isoken Ogala, DNP, FNP-BC
Aug 15
Zivian Health is proud to support advanced practice clinicians. In addition to providing healthcare compliance and collaboration support, we want to share the stories of the healthcare professionals we serve.
Today we spotlight Grace Ogala, DNP, FNP, a Board-Certified Family Nurse Practitioner who currently practices in Georgia State.
Ogala spoke with us about her journey as a healthcare professional, her experience with Zivian Health, and her recently published book, Victory Steps to Overcome Diabetes. Read on to learn more!
Early Inspirations: Family
Grace Ogala is from Delta State in Nigeria. She has had a deep interest in “science and research” since she was very young.
“I loved plants,” she said. “I had my garden; I would grow new plants and get so excited about it. My father would see me doing this and it touched his heart. One day he told me, ‘You’re going to be a doctor.’”
She is the only healthcare professional in her family and credits her father as the inspiration for a large part of her career.
Although biology and science were her first love, Ogala’s first profession in Nigeria was accounting. She decided to pursue nursing when she migrated to the United States. She started her practice as a registered nurse in 2009, became a Nurse Practitioner in 2016, and then earned her Doctorate of Nursing Practice in 2019.
“When I got my doctorate, my father was so excited,” said Ogala, jovially. “He said, ‘I told you that you were going to be a doctor, and you did it!’”
Ogala now prides herself as being a compassionate, knowledgeable, and experienced Family Nurse Practitioner with over seven years in practice as a healthcare provider.
A New Mission: Overcoming Diabetes
As Ogala strove to earn her doctorate, her mission as a healthcare professional began to take shape.
She obtained her doctorate in nursing practice at Wilkes University, Pennsylvania, where she completed a doctoral research project focused on exploring the benefits of diabetic patient education on hemoglobin A1C, a blood test for diagnosing diabetes.
Soon after, Ogala herself was diagnosed with diabetes. She discovered that her A1C and blood sugar were dangerously elevated and realized that she needed to make some drastic lifestyle changes.
“I was terrified when I was diagnosed because a close relative died of diabetes,” she said. “So, I used my experience and knowledge from my research project to develop a plan to take care of myself.”
At that time, Ogala said most of her diet was carbohydrates. “I changed everything about the way I ate,” Ogala said. “ I moved from processed carbohydrates to whole grains like brown rice, quinoa, wheat, oats, then fruits and vegetables, and lean meats like salmon, mackerel, and chicken breast.”
“I also began exercising – I exercised on the treadmill, weightlifting, abdominal crunches, cycling, even just walking briskly in the park,” said Ogala. “I just changed my whole life, and it helped me tremendously in losing weight and overcoming diabetes.”
She noted that her new diet did not sacrifice flavor. In her cooking, she incorporated spices like cinnamon, ginger, cilantro, rosemary, turmeric, and others that have been shown to reduce blood sugar.
In just 7 months, she decreased her hemoglobin A1C from 10.1 to 5.4, and her current A1C is now 4.9. She also decreased her blood sugar from a highly elevated level of 428mg/dl to a stable fasting blood sugar range of 78 to 80 mg/dl. Incredibly, she no longer requires diabetes medication.
Sharing Her Story: Victory Steps To Overcome Diabetes
Once again, she was inspired by her father to share information about overcoming diabetes to help people manage diabetes effectively.
Dr. Ogala shared, "I decided to write a book to fulfill my father's wish and to spread awareness about diabetes management worldwide. My journey of overcoming diabetes inspired me to share the knowledge and strategies that helped me achieve victory over this condition."
Her book, Victory Steps to Overcome Diabetes, attempts to address critical gaps in diabetes management by providing comprehensive guidance on navigating the complexities of the disease. Drawing from her experience in healthcare and extensive research, she offers weight loss strategies, dietary recommendations, stress management techniques, and explores the importance of exercise. With a holistic approach, she covers essential topics like skin care, stress management, oral health, regular exercise, eating healthy by using the plate method, and diabetes foot care, equipping readers with the knowledge needed for effective self-care.
Along with the important research and guidance for diabetes management, Ogala’s book also offers hope to those living with diabetes and empowers them to live healthier and fulfilling lives. Her primary message is one of optimism and encouragement, emphasizing that overcoming diabetes is possible with the right guidance and determination.
“We need to slow down,” she said. “At the time I was diagnosed, I was working seven days a week as a single mother. When we are stressed out, it affects our bodies. I tell my patients, ‘Please, manage your stress.’ In the book, I provided stress management techniques like singing, meditation, walking, laughing, watching comedy shows, praying, speaking to a good friend on the phone, dancing, gardening, and simply doing things that make you happy.”
The Importance of Patient Education
As mentioned earlier, Ogala’s doctoral research project focused on diabetic patient education. The findings of this research project revealed that diabetic patient education improves the knowledge of diabetes patients and decreases hemoglobin A1C.
“Patient education is vital,” she said. “It is the missing puzzle piece in the U.S. and worldwide. In my research, I found that patient education decreases A1C in diabetic patients. All the patients in the study had positive results within 3 months and their doctors had to adjust their medications very quickly.”
She recalls receiving a text message from a doctor whose patients were in the study saying, “I don’t know what you told my patients, but all of them are having tremendous results of decreased A1C.”
Patient education and empowerment are the central message of Victory Steps To Overcome Diabetes. Ogala believes that patient education is all about providing patients with the knowledge and skills they need to manage their health effectively and make informed decisions.
Experience With Zivian Health and Future Plans
Ogala is a member of the Zivian Health family. She currently collaborates with a physician in the Zivian network and is planning on opening her practice in the near future.
Ogala’s new practice will focus on weight loss management and diabetes education — she recently became an American Diabetes Association (ADA) Diabetes Prevention Program Lifestyle Coach, joining a national team focused on educating people about ways of decreasing their risk for type 2 diabetes through weight loss and regular exercise.
Regarding her experience with Zivian Health, Ogala shared, “My experience with Zivian has been great. They are the best! The staff is very respectful, accommodating, and they were willing to work with me. I’m so grateful to Zivian Health. I tell all of my colleagues they are the best and most affordable collaborating company out there.”

Zivian thanks Dr. Grace Ogala for sharing her story with us! We’re proud to be of service during an important time in her career as a Nurse Practitioner, and we look forward to the continued success of her mission to spread encouragement and important information about diabetes management across the world.
