To target the glutes more effectively with Bulgarian split squats, you can make a few adjustments to the standard form. Here's how to perform them:

Setup:

Stand about two feet in front of a bench or another stable surface that is about knee height.
Extend one leg backward and place the top of your foot on the bench.
Positioning:

Place your front foot slightly farther forward than usual. This increases the hip flexion angle and emphasizes the glutes.

Keep your chest up and torso upright, but lean slightly forward from the hips. This engages the glutes more than an upright
position.

Ex*****on:

Lower your body by bending your front knee and hip until your thigh is parallel to the ground.
Your back knee should come close to the ground without touching it.
Focus on driving your hips back and down as you descend.

Rising:

Push through your front heel to return to the starting position.
Squeeze your glutes at the top of the movement.

Keep your movements controlled and avoid locking out your knee at the top.

Repetition:

Perform the desired number of repetitions for one leg before switching to the other leg.

Tips:

Keep your core engaged to maintain balance and stability.
Hold weights (dumbbells or kettlebells) to increase resistance, keeping them at your sides.
Ensure your front knee stays aligned with your foot and doesn’t collapse inward.

The slight forward lean is crucial; however, avoid excessive forward bending that could lead to lower back strain.

By adjusting your stance and form as described, you'll better target your glutes during Bulgarian split squats.

Not progressing in gaining muscle? Make sure your ⬇️

1️⃣Evaluate Your Diet: Ensure you’re consuming enough calories and protein to support muscle growth. Aim for a protein intake of about 1.6-2.2 grams per kilogram of body weight and a caloric surplus if your goal is to gain muscle.

2️⃣Focus on Progressive Overload: Ensure you’re consistently increasing the intensity of your workouts. This can be done by gradually increasing the weights, reps, or sets you perform. Progressive overload is crucial for muscle growth.

3️⃣Optimize Your Recovery: Muscles grow during rest, not just in the gym. Make sure you’re getting enough sleep (7-9 hours per night), staying hydrated, and allowing adequate rest between workouts. Consider active recovery days to help with muscle repair.

4️⃣Track Your Progress: Keep a workout journal to track your exercises, weights, reps, and sets. This helps you stay accountable and see where you can push yourself harder. Regularly assess your progress and adjust your training and nutrition plans accordingly.

5️⃣Ensure Proper Form and Technique: Performing exercises with correct form and technique is crucial for muscle activation and preventing injuries. Consider working with a personal trainer or using instructional videos to ensure you're executing each movement correctly. Poor form can hinder muscle growth and lead to setbacks.
