MONDAY – XTX 💦
Decreased targets for most exercises. Progression is exercise complexity for some movements.

TUESDAY – STRENGTH UB 💪🏼
As with the first progression of this structure, we are wanting to challenge you with loading under fatigue as this will help get you better prepared for lifting some true 5RM weight come testing time.

WEDNESDAY – HIIT 🥵
Return to non-traditional YGIG format found in progression 1-4. Added targets for each exercise. Don’t wait for the last set to go hard, set the pace from the first set.

THURSDAY – STRENGTH LB 🦵🏼
Huge LB session today! We’ve made sure to program a nice, endurance-based Summit session tomorrow to help flush out any soreness or fatigue. Spotting the BB Back Squat is of utmost importance today, as you will absolutely be feeling every single one of those 10 reps.

FRIDAY – SUMMIT 👏🏼
Zones extended to six exercises. Increased work time per zone with increased rest between zones.

SATURDAY – SHRED MIXED 😮‍💨
Progressed movements in both the Cardio zone & Strength zones. Weight selection for our Strength zones. The aim is for you to choose a weight that will have you utilising a majority of the set to reach the rep target.

Your WEEK 7 Benchmark training block is here.

MONDAY – CARDIO U 🙌🏼
Reduced set durations for some sets. Increased rest between laps of the zone. This session will be a great test of your recovery and a great measure of your progress across the training block.

TUESDAY – HYPER LB 🦵🏼
Hitting close to 7-8RM loads in the Trapbar Deadlift on the Strength Theme Screen today. We have kept the same structure from the last progression, so you should be familiar with today’s setup, particularly on the Cluster sets for the exercises on the outer screens.

WEDNESDAY – CREWFIT 👫
We have reduced the timing of each working set to 45 seconds and have you completing 3 consecutive sets on each exercise, rather than rotating through after each single set.

THURSDAY – STRENGTH UB 💪🏼
Working towards a 5RM load on the third set of each movement. We have removed the paused and tempo reps for today’s session and have programmed 6 and 5RM loads.

FRIDAY – HIIT 🥵
Traditional YGIG format. Longer working time with reduced rest between exercises.

SATURDAY – POWER 🔥
Take the learnings from the first session which was based on familiarisation. Increased sets per zone being a Saturday Session. Progression in particular grind movements.

Your WEEK 6 Benchmark training block is here. Get booked in because it's an epic week!

MONDAY – STRENGTH PULL 💪🏼
We have introduced paused reps for today’s progression to really own that bottom position or sticking point and getting comfortable there. The more frequently we can target our Lats, the more we expose them to having to stabilise the spine and keep us braced, and the safer and more efficiently we are going to lift.

TUESDAY – SUMMIT 🏔
Zones extended to four exercises. Increased work time per zone with increased rest between zones. Don’t rush the timer exercise and to make the most of the rest periods between zones.

WEDNESDAY – HYPER MIXED 🔥
A solid session today with our two main lifts being programmed with some added pauses. Cluster sets are added to the outer screens.

THURSDAY – CARDIO U 😮‍💨
Final progression of our HIIT style. Reduced sets on each exercise with the aim for you to reach 90%+ on our High-Intensity exercises.

FRIDAY – POWER 🏋🏼‍♀️
First Progression. Today’s key focus is about familiarity with the movements and developing skill acquisition for the Ballistic exercises and learning how weight selection impacts movement in these exercises.

SATURDAY – CREWFIT 🥵
No rep targets for today and we have reduced each set to 60 seconds. The aim is still to clock up as many cals/metres as possible on the first exercise in each zone. This one is sure to make you SWEAT!

MONDAY – HIIT 🔥
Progression 4/6 - Decreased sets with increased working time. Increased rest between exercises. This is a huge session to start week five! Recovery is crucial, hit your pace early in the set (and every set) and resist the urge to significantly slow or stop.
TUESDAY – STRENGTH UB 💪🏼
Added tempo to each movement in today’s session. Using the tempo as a way to help you figure out any flaws in techniques and where the sticking points for each lift may be.

WEDNESDAY – XTX 😮‍💨
Reduced working time per exercise with reduced targets on some exercises.

THURSDAY – PUMP LB 🦵🏼
Working through lower rep ranges and heavier loads on the Strength Theme Screen today. We have reversed the order and working to ascending sets on the outer screens for today’s session.

FRIDAY – SUMMIT 🏔
After a little break, we see Summit back to flush out the legs after Pump yesterday! Today is about continuous and sustainable work! Increased work time with reduced rest between zones.

SATURDAY BFT UNLOCKED – SHRED MIXED 🥵🥳
It is a huge day with Unlocked, you will see some new faces trying us out for the first time so be sure to make them feel welcome, we know you’re good at that! Today we see reduced sets in the cardio zone, therefore increased set duration. We also have mixed Strength zones.

Your WEEK 4 Benchmark training block is here. Crewfit is back this weekend so round up your mates and get booked into Saturday for a sweaty session! 🥵

MONDAY – STRENGTH 🦵🏼
We have kept the same structure as last week to ensure that we are giving you all the tools necessary to really hone in on technique and execute the movements well under fatigue.

TUESDAY – CARDIO U 🏃🏻‍♀️
Similar format to our first Aerobic progression with increased sets per exercise. Reduced rest between laps of the zone with reduced rest between zone transitions. Maximising the 90-second sets to set yourself up for the following 30-second effort.

WEDNESDAY – PUMP 💪🏼
Today’s Pump will have a Push focus. We have kept the same structure but this time the outer screens are working in a descending fashion, with both timing and reps decreasing across each set.

THURSDAY – HIIT 😮‍💨
Utilise targets as a tool to drive intensity. Decreased sets with increased working time. Increased rest between exercises.

FRIDAY – HYPER 💪🏼
Choosing the correct load to challenge each movement, as well as moving through good range with each rep. We have added an SA KB Floor Press, which is quite deceiving as it will be much harder than an alternating or double press.

SATURDAY – CREWFIT 🥵
We have increased in the target reps for exercises A and B in each zone. As with our first progression, communication and teamwork is key today. We want you to be talking to each other and pumping each other up, particularly when one person is on the first exercise and working hard.

MONDAY – UB STRENGTH & THE MILITARY PRESS – BENCHMARK 💪🏼
It is Testing Day! Give the Military Press a go and improve on your 5RM over the next 8 weeks. The other half of the session will have the DB Shoulder Press ensuring you are still exposed to the movement achieved by the Military Press.

TUESDAY – HIIT 🥵
To work at maximum intensity with each set. If there is ever an excuse to go absolutely all out when training at BFT, this is the session for it. We are aiming to tap into our Anaerobic energy system here, and this will require a lot of work.

WEDNESDAY – LB STRENGTH & THE BARBELL BACK SQUAT – BENCHMARK 🦵🏼
Today we focus on helping you find a true 5RM in the BB Back Squat. For those who aren’t testing, we’ve programmed the KB Front Squat to imitate a similar movement pattern.

THURSDAY – SUMMIT 😮‍💨
AMRAP format introduced. Increase in total working time and decreased rest between transitions.

FRIDAY – HYPER MIXED 👊🏼
Choosing the correct load to really challenge stability and mobility. Our Hyper sessions over the next 8 weeks will aim to improve movement efficiency by working through anti-rotational and unilateral movements under load.

SATURDAY – CREWFIT 👫🏼
Huge emphasis on teamwork and getting around each other to accumulate as many cals/metres on the first exercise in each zone as possible.

LET'S TALK MOVEMENT STANDARDS! HOW TO EXECUTE THE BARBELL BACK SQUAT! 🦵🏼

Your coaches will help cue you through both movements, but here are some quick cues for Wednesday!

• Begin with the bar placed on the rack in line with your collarbone
• Get underneath the bar, make sure you feet are planted under the bar
• Barbell should be sitting on the meaty part of the upper back
• Breathe, brace and stand up to get the Barbell off the rack and take 2 to 3 steps back
• Feet just outside of hip-width (specific to each person)
• Turn the toes out slightly, knees track toes
• Feet should remain neutral on the floor at all times
• Elbows in line with your torso throughout the movement
• Quads should be at least parallel to the floor
• There needs to be control throughout the movement especially in the bottom position
• Hips and shoulders move as one as you stand up tall

WHAT IS PERMITTED
• Lifting belt
• Wedges or weight plates under heels
• Barefoot or no shoes
• Wrist wraps

NOT PERMITTED
• Knee wraps or sleeves
• Straps around the barbell
• Barbell pad
• Wrist straps

LET'S TALK MOVEMENT STANDARDS! HOW TO EXECUTE THE BARBELL MILITARY PRESS! 💪🏼

Your coaches will help cue you through both movements, but here are some quick cues for Monday:

• Begin with the bar placed on the rack in line with your collarbone
• When un-racking the bar, make sure you feet are planted under the bar
• Take a deep breath and brace as you stand up and un-rack the bar off the rack
• Take 2-3 steps back
• Ensure joints are “stacked” There should be no dip or drive from the legs.
• Create tension from the feet and throughout the quads, glutes and core
• Take a deep breath and brace as you press the bar above your head.
• In the top position, your biceps should be near your ears
• There should be minimal arching of the back throughout the movement
• Pause in the top position
• Actively lower the Barbell back down to the rack position

WHAT IS PERMITTED
• Wrist wraps
• Lifting belt

NOT PERMITTED
• Wrist straps

For the next 9 weeks, we are giving you the opportunity to focus on building and progressing your strength capabilities and techniques.

Born and raised in Cambridge 🏡

My passion definitely comes from my family background with both of my parents being professional bodybuilders and how they have helped with my training and my fitness goals. I wish to give the same positive energy through my passion for fitness and help others achieve their training goals as well!

HIIT is definitely my favourite class!! 🤩 Love the intensity of the class and pushing myself to the max!!!

IT’S THE BENCHMARK! This training block we test the Military Press and Back Squat! 🤙🏼

MONDAY – STRENGTH UB 💪🏼
Today’s session is all about familiarisation. We have kept the rep targets on the higher end for all exercises today as we give you the opportunity to get a feel for the movement patterns. The DB Bench Press will be a regular player in the next few weeks as we are allowing you to work through a bit more range and really develop strength in the pecs, anterior delts and triceps, all of which play a significant role in the Military Press.

TUESDAY – SUMMIT 🏃🏻‍♀️
Today is about improving our working capacity and threshold in order to build a solid foundation on which our Anaerobic energy system can rely during our higher intensity sessions.

WEDNESDAY – STRENGTH LB 🦵🏼
Getting some volume into the legs and familiarisation with the movement patterns today. Similar to our UB Strength session earlier in the week, we want to give you the opportunity to hone in on form and improve any flaws in technique before testing next week.

THURSDAY – CARDIO U 🥵
Seeing a shift in intensity across the exercises. High intensity, steady state and active recovery. Our Cardio U program will feel different and elicit a different response to our other cardio sessions, as it requires shifts in intensities whilst interchanging between working at almost near aerobic capacity and actively recovering rather than using full rest.

FRIDAY – PUMP MIXED 😮‍💨
Volume, volume, volume! Working through plenty of isolated, single-joint exercises to build volume in similar movement patterns and muscle groups to our main lifts in Strength.

SATURDAY – XTX 🤩
Across these next nine weeks, we have tweaked our XTX sessions slightly to make them a little more cardio-based, as they will act as our third cardio session for the week. The KB Clean will be our key KB movement in focus for this program and will allow you to continue to refine your KB Clean technique.
